Mobility WOD
Some of you have been asking, "when do we get to work on the shoulders?" Well, today is your day!. This should feel really good after all those pull-ups, push-ups and Oly lifts. Watch the video and learn from K-Star and Boz. I figure it'll be best to do these outside, either against the railing by the driveway or using the chain-link fence. Do 2 minutes with the wide grip, 2 minutes with a medium grip, and 2 minutes with a close grip.

Go as low as you can go, and stop for a count of five at the rock-bottom of each rep, consciously working to get your torso and elbows more upright and fixing any deficiencies in form (weight on balls of feet, knees rolling in, elbows down, etc). Rest at least one minute between sets.

Mobility WOD
More Psoas! Unless there is a detail of the architecture at GWPC that is escaping me, this one will be difficult to do in a group (not enough door frames or tall poles). So call it homework: at some point tomorrow, accumulate 8 minutes of solid grimacing in pursuit of more fluid hips. Comfort yourself with thoughts of how awesome your cleans and snatches are gonna be. Then, spend 2 minutes working on something that's particularly tight for you, either stretching or with a ball/roller. 10 minutes total.

OK, troops, here is today's MWOD. Calf stretch against the wall, 2 minutes per position, 2 positions each leg = 8 minutes total. Watch the video beforehand and do your 8 minutes after the workout, before your muscles get cold.

This WOD is the third event in the Weekend Warrior Series. We will be hosting CrossFit Unlimited at GPWC this Saturday, October 2nd at 11am. **The regular CFEB Saturday class will take place at 12:30 pm at GWPC, immediately following the WWS WOD.**

The competitors this week are:

For this home event, we need the following volunteers:

- 10 am: 1 person to have guests fill out Touchstone waivers at the front
- 10 am: 1 person to help guests get around the construction area in front of GWPC. I've already advised our visitors to park on 21st street but they may need help once they arrive.

Get on the Mobility Train

Those of you who came to class yesterday got a taste of Kelly Starrett's new Mobility WOD project, and I stated my commitment to follow the "workouts" daily, starting with day 1 (the 10-minute squat you all enjoyed so thoroughly).  Each workout is about 8-10 minutes, and typically they can be done after the regular workout as a cool-down or a bit of focused stretching.

With Max's blessing, I'm inviting all of you to join me on this epic journey.  I will post a link to each day's Mobility WOD (MWOD) at the end of Max's WOD posts. I will also be incorporating the MWOD into my classes (time allowing), or just doing them on my own after the workout on days when I'm suffering alongside the rest of you.  Since we know misery loves company, the more of us sign up, the happier we'll be.  That's how it works, right?

Just this once, I'll embed K-Star's daily video for today's MWOD - normally, I'll just put up a link so as not to clutter up the CFEB page with too many videos of Kelly.

Remember:  don't go in the pain cave.

Farmer's carry with 2 kettlebells or dumbbells (any weight). Every time you have to put the weight down, perform 5 burpees. Score is total number of burpees (lower is better).

Coach Raindrop will be organizing a workout for the WWS team at the Strawberry Canyon Connector Trail SUNDAY afternoon, but it is open to everyone. This team workout will involve weight vests, sandbags, one really, really steep hill, and (what else?) burpees.

Interested athletes should meet at GWPC at 3:30. Don't be late.

Rules: The first person in the conga line must finish each segment before the next person can start that segment: example: Amanda and Jessica are in the #1 and #2 slots on a team. Amanda begins her run, Jessica must wait until Amanda finishes the run to begin hers. Amanda begins her burpees, Jessica must wait until Amanda finishes the burpees to begin hers.

As soon as each athlete has finished both rounds, they may start doing double-unders.

Each athlete must perform at least one double-under.

Score is total number of double-unders done per team.
